My Strength Training as a Sub-20 5K Runner (Full Program)

I run 3-4 times per week and I’ve been injury-free for over a year. That’s not luck. It’s because I do 4 specific exercises consistently, and I’m going to share exactly what they are, what weight I use, and why they work.

This isn’t a generic ā€œrunners should do squatsā€ article. This is my actual program. The weights are real. The progression is real. The results are real. I went from a 28-minute 5K to a 19:28 and strength training played a bigger role than I expected.

Why Most Runners Get Strength Training Wrong

They do too much. They follow bodybuilding programs. They train legs heavy the day before a key run. They chase weight numbers instead of quality movement.

I made all of those mistakes. What finally worked was stripping it down to the minimum effective dose: 4 exercises that directly prevent running injuries, done with perfect technique, progressed slowly.

The Core 4 Exercises

These are non-negotiable. Every week, no matter what.

Let me explain each one.

Bulgarian Split Squat

This is the single most important exercise for runners. Period. It trains single-leg strength in a position that mimics the running stride. It builds your glutes, quads, and hip stabilizers all at once.

The breakthrough for me was a tiny cue: push through the heel. I spent months doing these wrong, loading the front of my foot and feeling it all in my quads. The moment I shifted focus to driving through my heel, my glutes fired properly and my knee tracking improved instantly.

How I do it: Back foot elevated on a bench or chair. Hold a kettlebell in the same hand as the working leg. Lower until my thigh is parallel. Push up through the heel. 3 sets of 8 each leg.

Current: 10kg kettlebell. Goal: 16kg. I’m in no rush to get there.

Single-Leg Romanian Deadlift (RDL)

This trains the entire posterior chain: hamstrings, glutes, and lower back. For runners, the single-leg version is critical because it also challenges your balance and proprioception in a way that bilateral deadlifts can’t match.

The limiter is balance, not strength. I can hold 14kg no problem. But maintaining a straight line from head to heel while hinging on one leg? That’s where my body fails first. And that’s exactly why this exercise matters for runners. If you can’t balance on one leg under load, you’re losing energy with every running stride.

How I do it: Hold KB in opposite hand to standing leg. Hinge forward keeping back flat. Free leg extends behind. Touch KB to around mid-shin height. 3 sets of 10 each leg.

Current: 14kg KB. Goal: 20kg with clean balance throughout.

Step-Up

Simple but brutally effective when done correctly. The key: slow and controlled. No bouncing off the bottom leg. No momentum. Pure single-leg push from the elevated foot.

How I do it: Step height at knee level or just below. Hold KB at chest or side. Step up driving through the elevated heel. Bring trailing leg up without pushing off the ground. Lower slowly. 3 sets of 8 each leg.

Current: 10kg KB. Goal: 14-16kg.

The moment you start using momentum or pushing off the ground with the trailing foot, you’re cheating and the exercise loses its value.

Single-Leg Calf Raise

If you only do one exercise from this list, make it this one. Calf injuries, Achilles issues, and plantar fasciitis are the most common running injuries and they’re almost all preventable with strong calves.

How I do it: Stand on a step with heel hanging off. Hold KB in one hand, use the other for light balance support. Lower heel below step level. Push up to full extension. Slow on both phases. 3 sets of 8 each leg.

Current: 14kg KB. Goal: 20kg.

I’ve talked to multiple physiotherapists and they all say the same thing: most runners have weak calves relative to their training volume. This exercise is cheap insurance against the injuries that sideline runners for months.

Upper Body (The Honest Part)

Let’s be real. My upper body work is 80% aesthetics and 20% running benefit. I’m not going to pretend push-ups make me run faster. But I like how I look when I’m also strong up top, and there’s nothing wrong with that.

Here’s what I add when I have time:

  • Push-ups: 3 x 15-20. Basic. Chest, shoulders, triceps.
  • Gorilla rows: 3 x 10 each side with 14kg KB. Great for back and grip.
  • Bicep curls: 3 x 12 with 10kg dumbbells. Pure vanity. No apologies.
  • Overhead press: 3 x 8 with 10kg KBs. Shoulder health.
  • Side bends: 3 x 12 with 14kg KB. Oblique work.
  • Ab wheel: 3 x 10. Core stability that actually transfers to running posture.
  • Copenhagen planks: 3 x 20-30 seconds. Adductor strength. These matter for runners more than people think.

The Copenhagen planks are the one upper body exercise I’d call genuinely important for running. Adductor issues are surprisingly common and this exercise prevents them effectively.

Frequency and Scheduling

I do strength 1-2 times per week. That’s it.

Why so little? I have 3 kids. I run 3-4 times per week. Life is full. Two strength sessions would be ideal but some weeks I only fit one in, and that’s okay because consistency over months matters far more than perfection over weeks.

My weekly structure looks roughly like:

  • Monday: Run (easy)
  • Tuesday: Strength (Core 4 + some upper body)
  • Wednesday: Run (workout/intervals)
  • Thursday: Rest or easy spin
  • Friday: Run (easy or tempo)
  • Saturday or Sunday: Long run
  • Second strength session: wherever it fits

I never do strength the day before a hard run. The Core 4 exercises fatigue my legs enough that intervals would suffer the next day. Easy runs after strength are fine.

The Most Important Lesson: Technique Over Weight

I wasted months trying to progress weight too fast. My split squats at 14kg looked awful. Knees caving, heel lifting, torso collapsing forward. I was ā€œstrongā€ but I was building on a broken foundation.

The day I dropped back to 8kg and focused purely on technique was the day my strength training actually started helping my running. Perfect reps at lower weight build the motor patterns that protect your joints. Ugly reps at heavy weight just teach your body to compensate.

If you’re choosing between a heavier weight with sketchy form or a lighter weight with perfect control, choose lighter. Every time. You’ll progress faster in the long run because you won’t get injured.

Progression Plan

I don’t follow a rigid percentage-based plan. My progression rule is simple:

When I can do 3 x 8 (or 3 x 10 for RDLs) with perfect form on two consecutive sessions, I go up by 2kg.

That’s usually every 3-4 weeks. Sometimes longer. I’m not in a rush. The goal isn’t to win a weightlifting competition. The goal is to stay injury-free and run fast for the next decade.

Equipment

Everything I do requires minimal equipment:

  • 1x 10kg kettlebell
  • 1x 14kg kettlebell
  • 1x 16kg kettlebell (goal weight for split squats)
  • 2x 10kg dumbbells
  • Ab wheel
  • A step/bench/chair

Total investment: maybe EUR 150. I train in my garage. No gym membership needed. No excuses about not having time to drive somewhere.

Results

Since starting this program consistently:

  • Zero running injuries in 14+ months
  • Improved hill running (stronger push-off)
  • Better late-race form (less collapse in final km)
  • More confidence increasing weekly volume
  • Visible muscle definition (the vanity benefit)

I can’t prove causation. Maybe I’d have been fine without strength training. But after years of recurring calf strains and knee niggles that all disappeared when I started this program, I’m not stopping.

FAQ

How many times per week should runners strength train?

Twice is ideal. Once is the minimum for maintenance. I aim for twice but realistically average 1.5 sessions per week across a month. That’s enough to stay injury-free and slowly progress.

Should I use machines or free weights?

Free weights, specifically kettlebells and dumbbells. Machines lock you into fixed movement paths and don’t challenge your stabilizers. Running is a single-leg, free-movement activity. Your strength training should match that.

When should I do strength relative to running?

Never the day before a hard run (intervals, tempo). The day before or after an easy run is fine. I prefer strength on a non-running day, but with 3-4 runs per week that’s not always possible.

Will strength training make me bulky and slow?

No. Not at these volumes. You’d need to lift 4-5x per week with progressive overload and a caloric surplus to gain significant muscle mass. 1-2 sessions per week at moderate weights builds functional strength without adding bulk. I weigh the same as when I started.

What’s more important: more running or more strength training?

More running. Always. If you have an extra hour, spend it on an easy run rather than extra gym time. Strength training supports running. It doesn’t replace it. The minimum effective dose (4 exercises, twice per week) is enough for most runners.
